NOS 2014 Week 5, Run Workouts

Welcome to Week #5!! This week brings an interesting sequence where the Wednesday workout has more intervals than Sunday! Since I just drink the koolaid and trust PnR explicitly, feel free to ask RnP any questions about this in the Mirco thread.

Speaking of PnR, Coach Patrick has a great video for this week about running form. A couple of points from this are:

  • Cadence - 90 steps (one side)/minute or 22 steps per side/15'
  • Stride Length - solves itself w/right cadence and leads to less injuries
  • High hands, Heads-Up, and breathing round out the items he discusses

Since this is Thanksgiving Week, there are many that are using the "Thanksgiving Hack" that Coach Patrick put out for those racing, traveling, or engaging in family activities that prevent them from training according to the plan.

Whatever you do, just remember, it is not any one workout or week that makes or breaks the OS. So, enjoy the Holiday and drop in with a post when you can- especially any race results that prove Work Works!

  • I got an off the program hilly trail run in (4 miles, ~36 minutes) on Monday. Pushed it a bit, but kept the garmin covered and ran by feel. It was really nice!
  • Zippy 4miles (7:35's) at lunch today in the Snizzle (snowy drizzle)...feelin good.

  • Well, 2 x 1.5's are certainly differently than 3 x 1's no matter how you cut it. Pick your poison, but both have their ups and downs! Knocked it out this morning before the "fun" weather hit here in New England. Here's my results:

    2 mile WU at 8.22, 8.37 (slightly ahead of z5)
    1.5 mile @ 6:57 (z4)
    1.5 mile @ 6.49 (z4)
    1.64 mile @ 7.26 (z2)

    Total 7.73mi / 60 min / avg pace 7:45

    All in preparation for a Thanksgiving feast!

  • The colder weather in the Dallas area has been great for keeping the core temps down during these faster runs. Not looking forward to the one tomorrow as I will be running it on a Hotel Dreadmill!

  • I did my 30 minute run in 28:38 this morning and logged 3.28 miles. What a great way to wake up and get nice and warm on a cold morning. I'm going to do the Thursday bike tomorrow morning and then hit the road for 6 hours and I'm not taking my bike. My wife, daughter and I will do a T-day run in the park before we head over to her friend's house for dinner, so that's when I'll hit those intervals that are slated for tomorrow.
  • Late run finishing 10:45 PM ...the snow was not that bad. 3.8 miles in 34:30. Did the strides but not too fast as first priority was not to slip/fall...

    Going to take it easy tomorrow so I can be rested for Turkey Trot Thu Morning.
  • Brick run on the deadmill tonight. 35' total, 4 miles.

    Looks like weather coming thru tomorrow with torrential rain forecast so looks like another deadmill session tomorrow too.
  • Did my brick run during work today as I didn't get up early enough to do either the bike or the run image

    Nice n easy 3 miles in 32 min, right at LRP.

  • Managed to get my 3x1miler in today before lunch at a sunny but refreshing -2°C
    First 2 repeats my legs felt like concrete ... even I could hold my Z4 pace it was feeling like Z5+ but on the last repeat it turned around and I felt pretty good and strong till almost the end. IFs were 0.98 / 0.99 / 1.02.

    At the end of my third repeat I met Bernie on the road - he was currently in his fourth and final Z4 mile so I decided to give him a wingman with some running-mojo - GREAT STUFF!

  • Finished my 1.5 milers this morning in 10:50 and 11:15 at Z4. Came home and whined about being slow. My wife, a ski coach looks at me and says "Idiot! You didn't warm up well, no wonder - smarten up!" and then she follows with "You still look stupid in with that moustache". So, there are my lessons for the day and the month of Movember: Warm up properly and don't expect a lot of love from your wife for another three days!

  • Relegated to the treadmill in a surprisingly busy gym today. Was only able to do 30 minutes because others were waiting. Ended up with 1x1.5 and 1x1 @ TP. It will have to do.

  • So when I rolled out of bed this morning it was a balmy 18 degrees F but at least no snow like many of you have been reporting. So I bundled up and hit the streets to do my assigned Sunday run as part of my run focus. Today was rough. I'm not sure if it is was the temp which surely didn't help or the wind making my whole body hurt worse, but whatever it was, today wasn't a fun run. I was able to get through the 3x1 mile at z4 but the second one was right at z4 which hasn't happened to me yet and I had to hammer pretty hard to get that pace in. That interval was basically on a subtle incline with the wind not helping, so I am writing it off to that. The good news is I get to do it again on Friday and Sunday! Safe travels all and don't eat too much pie!
  • Ran outside in the pouring rain. I love running in the rain, makes me feel like a kid again! Plus despite this beast of an east coast storm, it was 60 degrees, won't see that again soon. 2x1.5 at 8:40 and 8:30 Z4. Faster than my run test times. It's working this OS stuff!!
  • Followed the race nutrition plan for today's run and nailed it. 2x800 @8:38 and 8:36, 2 x 1 mile at 8:33 each, right on my Z4 pace. Added 1.5 miles at my Z2 pace (never done that before). Total run was 6.5 miles at 9:21/mile...as fast as I've done in a long time.

    Work Works!
  • First big dump of snow today, so instead of running on the mill I did my first snowshoe run. I warmed up for 20minutes of walking in shin high snow, then I ran the time it would take me to do my intervals, walked in shin high snow for recovery and repeated. It felt like I was in the hills whether I was walking or running. Tough workout, but just something different and fun for the day.

    Today - had a great run despite the 40 degrees with about 15 mph winds: 3 X 1mi @ Z4 with target 7:45, did 8:06, 7:36, 7:29, 7:17 and put in a total of 7.2 miles.

    Like Richard - I also used Coach Patrick's "OS Nutrition Public Service Announcement" and I took a gel after my warm-up and it made a difference. This ol' dawg just learned a new trick.

  • Overnight, we had our first major snowfall, and thr roads were less than safe first thing this morning.

    I hit the treadmill with Rinny's cover from Triathlete magazine keeping it relentless for me.

    Warmup in Z1

    Consistent 2x 800 and 2x 1600 at Z4.

    Although I wanted to decrease speed, I kept the relentless mantra.

    I also caught up on the push-up challenge.

  • 4F this morning, warmed up to 22F by 3pm. Running a 5K tomorrow morning at 8am, temps should be in the low teens. Hopefully the wind will give us a break, and wait until after the run to start up!

  • I'm a noob to EN and this is my first OS and I'm seeing great results already! Hit my 2x800s and 2x1miles today with some extra time in Z2 and logged 7miles in 57min. Feeling good/strong and improving!!!

  • My wife and I were planning on seeing how our 5k fitness improved in a turkey trot this am in Orlando, FL but our suitcases never made it here. Borrowed a pair of basketball shorts from my brother in law, shoes that were a size and a half too big so we turned it into a 3 mile LRP and ran with sis in law and wife who had to borrow her sisters clothes. Turned out to be nice family time. Hopefully our suitcases will get here today so we can run tomorrow and Saturday. And 40 degrees in Orlando this AM, I was hoping to run in warm weather.
  • Yesterday's run workout took place on the tready, Ottawa got it's first big snowfall overnight, so the roads were a little on the treacherous side, plus it was dark out.

    Overall, the run was solid, I got through the 2x1.5 miles at zone 4 successfully, so that was a win. On the sweat side, it was carnage, I'm glad I didn't have an audience. Sweat, EVERYWHERE!

    Happy Thanksgiving to all of you celebrating today. Canada is keeping North America afloat by working today ;-)

  • @Nicole - I will add that to my Thanksgiving list, "Thank you Lord for people willing to live in the Frozen North and work today so the rest of us in North America can chow down like big dogs!"

    @Gonzalo - yup, and if you beat the "heads I win tails you lose" time you get to reward RnP! Congratulations!

    @Dawn - good luck today! Hope your race has less mishaps than Jan's!

  • I got my Wednesday run in today between breakfast and lunch. I was in a new town and had to find a place with little traffic to get the intervals in but I did. It wasn't petty but it's in the books and legs.
  • SO I did my Wednesday run yesterday at the Manchester Road Race.  It was pretty cold and windy but you have 15,000 people to run with!! I love this tradition in Manchester. The race is 4.78 miles.  Last year I ran the race in 51:13, this year I did it in 38:57. It was a great start to my holiday!!!



    My Z4 target pace is 8:33 as called for in my Wednesday run. This was what I did:  Mile 1- 8:32 ,Mile 2- 8:47 (going up a 1 mile hill), Mile 3- 7:44 , Mile 4- 8:00 , Mile .78- 5:55

  • Forgive me father, for I have sinned. It has been a long time since my last confession, and I have forsaken the sabbath today.



    Okay, so the past couple of weeks have been "interesting" from a sticking to the schedule perspective. Seized the moment today and got up at 4:30 to get in my wednesday 1 hour run before my wife left for work. I've started running with a metronome to work on getting my cadence up, set it to 85bpm, and out the door i went (natural cadence 80).



    Got in my intervals, the run felt FANTASTIC, and looked even better when I compared it to my previous wednesday intervals. My HR is working it's way lower and lower. Work Works.

    Distance: 5.82 mi

    Time: 1:00:33

    Avg Pace: 10:21 min/mi

    Avg Run Cadence: 172 spm
