IMLP 2016 Training June 29 - July 5

#EN4KEYS WEEK 17

Well LP Crew we are 4 weeks out from race week and there are 4 Keys of Racing within EN. What sets EN athletes drastically a part from other athletes is the ability to know how to race. You're putting in the training and doing a fantastic job of posting your information with the team to discuss but as you wind down your training in the next couple weeks you need to put your head in a space to have the 4Keys down pat. Even if you have been with EN for awhile, there is always something to learn or something you can teach to help someone else's race experience.

Not to reinvent the wheel here is a mixture of coaches perspective and a couple other race captains:

X - Race day is about execution NOT fitness

Theme for this week is important.  Start visualizing your upcoming RR2 and Race Day in terms of simply Executing your Fitness:

The majority of athletes on race day are fitness-focused (look at my T-shirt, look at my abs/veins/etc, look at how fast I can go in the first hour of the bike, etc.). They think of race day as the application of their fitness to the course, the distance. They are wrong. Race day is about the application of sound execution skills to a long day. Your fitness is just along for the ride. Through our observation of many, many races we can tell you that fully 90% of athletes out there do not understand this and do not know how to execute properly. For the Endurance Nation athlete then, race day is largely an exercise is doing the opposite of what everyone else is doing!

Easy to read/comprehend the above, difficult to actually apply on race day, when you feel rested, invincible with adrenaline and the best you have felt during the entire training cycle.  So important to start thinking and scripting this concept now.

    Did the Red Mist swim workout this AM. 4-3-2-1 x 400 descending. Felt strong. Run this evening. Thinking about the run RR this week and with the M2 EN Tri suit there are no pockets so I have to practice running with the coach P fanny pack. I hate things like that. But I have to get used to it. Keep pushing through team.

    Happy Birthday Mariah! Well, did a camp this past weekend and officially did my first two loops of the IMLP bike course. Holy cow! It was hot and it was hard! But happy to say that even dealing with some swollen feet which caused them to rub on my shoes and cause extreme pain the last 56 miles... I finished the two loops! Getting new shoes this week (going to a men's shoe to allow for swelling - they have a wider shoe base). Also did my first two laps of the swim course...have always done one when I have visited before, happy to report that felt great...long but great. Followed both the swim (friday) bike (saturday) with one loop of the run course (running 4 mins/walking 1min) on Sunday and felt good. Glad I did this but a bit overwhelming thinking I have to do all that in one day, back to back, plus another 13.1 miles!!! As a good friend of mine said I just have to "chunk this sh__ out"... so that is my new motto for race day "chunk it out" baby! image

    Had to switch the week around due to the upcoming July 4 Weekend. I am taking Thrs & Fri off of work and riding from my suburban NYC house to NH with a pit stop in Mass on Thrs night, so the long run got moved to today. Legs, were feeling quite tired from the Sea2Summit adventure on Saturday and I was questioning the wisdom. Given the humidity (lots)

     I made the wise decision to go TRP or slower for the entire run. Goal was to exceed last week's 16.7 mile run. So, on tired legs & lots of humidity (but thankfully no heat) I reeled off 18 miles!!!

    Tired legs………….Tired legs…my biking mojo is taking a hit because of my tired legs. Then there is the looming RR run this week.

    The theme of my week will be to get some needed rest. All running will be at TRP & my Wednesday bike ride will be just that…….a ride. Hoping that all is well again by the weekend.

    @Mark- Hang in there! Way to be smart and not push through more than you can absorb. I"m taking the same approach, going for quality vs meeting all quantity and shifting the schedule around a bit based on feel. Hoping for a good interval ride tomorrow morning (instead of tonight) without too much burnout before Thursday's long run. It's been a long time since I've run anything longer than 13 miles at a go!

    How did everyone's race rehearsal run go yesterday? I'm super happy with mine, followed the rules and started out ~15 seconds slower than my target page for 6 miles, did the middle 9 miles comfortably and actually about 20 seconds faster than my target pace, and then still had enough gas to push the last 3 getting almost up to my 10k race pace in the last mile. Nutrition went awesome as well, I mixed up two Gu shots, half sleeve of shot blocks, pretzels here and there, gatorade endurance and water, a couple salt tabs--was starting to feel a bit like a buffet at the end but hit the goal of about 150 cals/hour, 600 mgs of salt/hour, and 24 ounces of fluids/hour. "It's time to eat again already???"

    I was wondering what happened to all the IMLP racers and their RRs. I had to move mine till today and it went well. Hit my HR and paces. I went did pretty much the same RR I did last year before IMMoo but avg pace was exactly 1 min/mile faster this year. Felt good and strong the last four miles. I agree that I felt like I was overeating but did not have any abdominal issues. Drank 4 oz every mile and frequent gels. I feel good now but intensive recovery this afternoon.

    big weekend, planned to ride most of the way to Cronk's house in NH in two days...

    due to a change in my ride pickup on day 2, I had to opt to stay & enjoy some awesome hospitality at the awesome Berkshire lake house of Brad & Heidi Marcus.

    My antics Fabio?!?! Ha! Well this week has been a lot of work and it's not even finished! Wednesday I ran a 20 miler and surprised myself...it wasn't as awful as I expected image. Took Thursday off to rest up before this big holiday weekend. My family is at the beach for 6 days, so I have been taking advantage of my solo time and have been training like the pros (train, eat, sleep, repeat). Friday I took to the pool for a 2 hr (long sets) swim wko. Not as fast as I would like, but acceptable given the time and distance. This morning I jumped on my bike for a 6 hr (2x 50+mile loop) ride. It was gorgeous here in VA, 70s with low humidity. Only negative was the wind image. 105miles with 6k ft of climbing. Felt really good off the bike so I extended the run to over an hour so that I could knock out 8miles. All in all a great day of training! Praying the temps in Placid will be like I had today!!! Back in the saddle for more fun tomorrow.

    Seeing some great riding on Strava... looking forward to seeing updates from all.
    I am holding off on to an RR for next week, but rode my Long hard ride on Saturday, Focused on hydrating better than usual, so that was a win.. always feeling anxious as we approach race day, but knowing i have good long hard miles under me.
    Saw some great rides on Strava from most of the gang here, keep up the hard work
    @Mark Stahlkopf - awesome long ride this week!!! I am concerned I will never see you at placid because of how close the pointy end you are going to be!

    6 days of solid workouts ending with a 14 miler today! Started my camp week on Wed with a 3hr/20 mile run, Thursday off, Friday 2hr/6000m swim & 20 mile easy bike, Saturday 105 mile bike/8mile run, Sunday 104mile bike/3mile run and today 2hr/14mile run. I'll swim super easy tomorrow then jump back into Week 18.

    Speaking of week 18?!?! Am I delirious from my wkos or does the advanced IM plan have us doing another camp weekend?!? Are you all doing this or modifying? I'm going old school and just doing the RR#2.

    Blocked a late start at the office so I could do the 2 hour run this AM. Thunder and lightening and flooding so did 15 miles on the treadmill. Drove to work as the sun finally came out behind some clouds. glad it's done so I can concentrate on rest and recovery tonight. I want to be good for this weekends three days of torture. I took off Friday to get in the SBR and they are once again calling for T-Storms. We'll see.

    Per my post last week - big training weekend continued
    Thursday 115 mile bike
    Friday 48(w Brad & Heidi) & 37 mile(w Brad) rides
    Saturday - 7.6 mile & 4 Mile runs (drove from Brad Marcus' house in Great Barrington MA, to Cronk's house in Laconia NH between the runs)
    Sunday - 3500 Yd OWS, 8.6 Mile strong hill run, 25 mile EZ spin on the bike with Jill
    Monday - took this as a rest day and did a 2000 yd OWS

    @ Al -- that made me LOL!

    it's been a pretty successful run of training for me over the past few weeks in spite of my absence from the forums. Incredible how long each of these workouts is at this point of the plan and how we are all managing the increased volume. I got in two longish rides over the holiday weekend, as well as the RR swim and another 10 mile run on Sunday morning that didn't feel all that long compared to last week's 3 hour monster...

    Feeling stronger near the end of these ~4k yd swims and looking forward to a high quality run tomorrow morning. Also happy to see my CTL on Training Peaks above 130 (a totally arbitrary goal when starting my IMLP ramp) and "only" 8 days off over the past 90 days. Normally, work/family/life intervenes with many more off days, so I'm happy to be consistently getting the wko's in.

    @ Rob - good to have your mojo here in the forums. I am looking forward to be sharing the course with you again! "only 8 days" off in the last 90 - that consistency is going to pay huge rewards on race day!
    @Al T - I took it easy today, only did 2x20s for the 4th week in a row!

    I feel like I am cramming for an ironman in the last few weeks as I don't feel my volume is there, that said, I am hitting nice numbers, so hoping this cramming works, study time is almost over, so I have maybe another 5-6 days of cramming before I lighten the load for IMLP, trust the training & patrick's guidance, you have plenty of base under you and there is huge value to having seen this movie before.

    this morning I did 2x20s in heat & humidity, 4th week in a row of validating my FTP #s and my lifetime high is real... Back really hurts today, not sure why, maybe sympathy pains for Cronk's heroic attempt at Everesting... working that out with no run today and hoping in the AM to hit my last huge run before LP..

    Getting REALLY REALLY excited to see everyone in LP!! If this is your first IM and/or your first trip to LP, you are in for a treat - a TRUE TREAT! The area is beautiful, the course is challenging and the energy level is infectious!

    If you have not sen the movie Miracle - watch it! If you have seen it - watch it again :-)

    As you begin planning to pack, the biggest piece of advice I can share is to BE PREPARED FOR ALL WEATHER! In years past, the day temps have climbed into the upper 80's and clear blue, sun-filled skies... AND we have also had cold (think low 50's) wind (yes, there is a wind chill!) and heavy (and I DO mean HEAVY) rain! While the local businesses try to make provisions for any/all needs, you do not want to be scrambling around the day before race day, looking for long-fingered gloves! Despite every meteorological best effort, the weather forecast will change often race week - and the day may be vastly different than what was shared in the forecast in the days preceding the Big Dance. BE PREPARED!!

    A general/philosophy question for those repeaters out there to an IM newbie--how did your perspective on racing change from your first one to subsequent IMs, if at all? Like most of us I think, I strive for achievement and to do the best that I possibly can (e.g. I was in school for 11 years after undergrad image ). And yet, this exercise has been a balancing act between trying to maximize fitness vs having realistic goals given injuries/time constraints/work stress/stuff everyone has, and wanting to make it a social outlet as well--sometimes meaning compromising on the "quality" of workouts in order to spend time with people. Just curious about the psychology of it all, especially given the impressive stats and WKOs on strava, do most people start out their first one just wanting to finish, then go for better time goals, or were you all aggressive out of the gate?     Carole - the answer(s) will vary, based upon the individual. What is the goal? For some, it is a Kona qualifying day - and anything less is a failure... For some, it is to cross the finish line with dignity, regardless of the time... For some, it is a challenge to break last years time on the same course...
    You are spot on - IM is a true balancing act! Family, friends, work, injury prevention/maintenance, diet/nutrition, etc... Some do really well juggling an that, IMHO, is one of the important things to remember. I have had the seasons where IM is the end all, be all - and while my times were faster, they came at the expense of many things - some things I wish, if given the opportunity, I could earn a "do over" for. For some, IM is "One & done" while others continue on - again, personal preference and individually based. For some, when they cross the threshold to the next age-group, they "pour it on" and try for a PR on the younger end of that scale... For others, it is simply a semi-focused goal and intensity varies from season to season - race to race :-) Not really sure I answered your question - simply sharing my insights/thoughts after finishing a few of these :-)

    @Carole -- a few quick thoughts from me as I approach IM #6. Goal of first IM (IMTX '12) was clearly just to finish, but in spite of that I did have an overall time goal in place. Once I suffered thru the IMTX marathon walking a few times, I made it my goal to run the entire marathon except for breaks at aid stations (accomplished for the first time at IMCDA '13). The next year (IMTX '14) was to lower my overall time on a repeat course. Last year, I didn't have a great build-up to IMLP and the only goal I remember was to survive the Keene descent 2x! This year, I've been more consistent in my training, so I'm hoping to improve upon last year's time. This approach is admittedly random, but it has kept me motivated and coming back year after year.

    Thanks Woody and Mike for philosophising. I figured it varies by person and by year, was curious how it's been for you all as a good case series. image Maybe I have just had too much time on the bike by myself lately to think about it all!

    I rounded out the last two big bike days a little bit early by taking thursday and friday off (forecast thunderstorms all weekend made me nervous, but of course it's fine today). Second race rehearsal bike went well, I focused on evening out my power--upping the watts slightly on the flats and not spiking on the hills. I felt better than after the first RR stomach wise, but my run was SO SLOW. I'll attribute that to residual fatigue from the last 13 mile long run on Tuesday and hope it goes better race day. Sorta day off today catching up on gardening out house stuff with "only" a 2500 yard swim and 4.5 mile run, then tomorrow hope the rain holds off for another 3 hour ride.
