2017 JOS Wk5 Bike Thread - Rule #6 -Free your mind and your legs will follow.

Only looking at the advanced plan on this, but our intervals grow slightly on Tuesday and the rest of the week is a repeat. This is an opportunity to re-look at what we did last week and attack it with confidence of knowing that we accomplished it last week or that we will do it better this week.

Looking forward to reading tales of monster accomplishments(and beatings of gorillas) from this awesome JOS crew, enjoy the day off Today!

  • 2X12 @ 1.0&1.01 to start off the week.  I kicked in 6' @.87 for 65' total, 75 TSS.  I could feel the last bike fatigue and the HR was sticky coming up.  Key signs for me to get some extra rest.  Unfortunately not tonight as my nephew is playing hockey tonight.
  • So much for my words of wisdom.. My PM (P1 pedals) battery apparently died... Thus, TrainerRoad was reading power off my kickr which reads 10-15watts higher than the P1s.... The warm up felt tougher, I attributed this to accumulated fatigue of the running push I am making & the OS

3 mins or so into the OS it hit my why the power graph looked so smooth.. the damage was done and this opened the door for that gorilla to get some hits in... changed the batteries & I managed to do 3x13'@ 246,240,242 (FTP250) and the 10'@199

Putting that into perspective those are all at an IF of .98, .96, .97, happy  with that!
  • @scott dinhofer - You put in a lot of high quality run miles last week........getting the bike done today  on a 3X13' is a veteran thrown down with that fatique!!

I was feeling the cumulative fatigue this morning and needed an attitude adjustment to make it through the V02 set I gave myself.

Half way through the intervals sets, an unusually large Gorilla was put into the cave....more like a Silverback...we both left bruised and beaten......

    Good luck this week all!

@Scott Dinhofer - you kept the intervals in the 95-100 range and picked it up on the last one a solid effort for sure

    @Shaughn solid work

  • Feeing a little wimpy as I'm keeping the gorilllas out of my cave-sticking to my modified JOS. 45' total with 20% (9') at 1.0. Remainder solid TRP HR. Feeling good
  • @Scott Dinhofer - you kept the intervals in the 95-100 range and picked it up on the last one a solid effort for sure

    **********

At all - it was interesting to me to see the difference between a .95 effort and a 1.00, for the 2nd & 3rd intervals, I dialed the power on TR down to .95. At somewhere between 4 & 6 minutes, I bumped it up 1% every 1:15 or 1:30 depending on the interval to arrive at 1.0 for the final "mini-interval" of each interval. The work effort seemed hard at .95, it seemed excruciating for that final bit at 1.0...

putting this out there to show others different ways to swag an interval and make it work. I knew I didn't have the strength to do a full 1.0 interval, but I ended up with 39 minutes of great work all above .95...

  • Weak 5 maybe? lol... not here yet; swim and core on Monday and today was to be 2x14 which i did as 1x18 1x10+5min kicker set to Sufferfest The Wretched but i had to skip the run today due to time and travel; i may stick kt in on Friday

  • Well I've been off the grid for a couple weeks...a week of low intensity due sinus infection...last week back on track but crazy life stuff kept me off the web ....back in the saddle last nite 2x14' @ .97, 1.01...think I'll pull sat bike to thur and a add 10 mi run race sat...ez bike sun
  • Monday was absolutely gorgeous weather here (for February), so I broke the rules and did a run on Monday of about 6.5 miles pretty easy, and then bagged the brick run from Tuesday.  I knew I was breaking the recovery rules, so I kept the Monday run just miles, so Tuesday bike wouldn't suffer too much.

2 x 16 was kind of funny to see because last Tuesday my brain shuddered at 3 x 11 and I did that as the same amount of time in two intervals.  (Yeah, I know that's not easier...but the brain sometimes just doesn't want to do a third set!)

Anyway, the Tuesday 2 x 16 was what it was supposed to be:  hard but achievable.  Both were done at 98-99%.  Had to focus mentally, but finishing was not a physical impossibility.

Along about this time, it's fair to note that some people will start to find some of their bike workouts very difficult. Yes, "work is speed entering the body."  However, it's important to learn the difference between stretching and wrecking yourself.  You're allowed to wreck yourself on race day or occasionally for some epic/fun thing.  But if you get too close to wrecking yourself frequently, you WILL have trouble getting through the whole program.  Wrecking yourself early is not the way to maximize gains throughout the whole time.

Three reasonable strategies to attenuate difficulty just a bit:
    • Don't worry about pace of most short brick runs.  Just put in the time
    • 95-96% of FTP will get you a very good workout.  They don't ALL have to be 100-102% like you're driven like a madman to improve.
    • An extra minute or two or easy riding between sets does not make you a bad person.  Neither does doing 40 minutes as 4 x 10 if 2 x 20 is too hard that day.
If you are training with power for the first time, the good news is that you are going to make huge gains.  The bad news is that somewhere along the line in the first 6 months, you are going to overdo it because you get so excited about pushing yourself.  Just try to learn to catch that early, so its a couple tired days instead of weeks of burned out quads.  ;-)
  • Tuesdays WO in the books. As I've been doing for the entire OS my weekday runs are at lunch and my bike is at night. Overdid my run at lunch today (garmin recovery advisor said 32 hours) and paid the price on the bike. My 2x12 was way harder then last week's 2x14, but still got the work done. With the snow coming tomorrow, not looking  forward to the run. My last snow run murdered my quads and I don't want to set myself back, so I guess the dreadmill it will be.

can't reiterate this enough. Leave it to the PhD to restate what i did with my intervals above in a nice poetic manner that applied to everyone.. work is work... doing intervals, any intervals at .94 is better than sitting on the couch!

    Carry on all.....

Today I was Violated!...lol...substituted Sufferfest Violator for my 2x(10x30:30)....it is 64 MaxVO2+ intervals ranging in lenght from 5-15 seconds....it was my first time doing this workout and I did it at MaxFTP...as a bit of a personal test...I've never done such a workout...and I felt I needed it...so there you have it...done Violated...but fought back enough to save my dignity; Unfortunately we are experience Snow Thunderstorm here...so my brick run will have to wait for tomorrow!  Carry On!

  • Completed today's 28 x 30/30's and a 10' Z3 interval afterward. I also did a short 20' leg strength training session as I'm trying to build up some strength in these 50 year old legs.

I got a little bad news yesterday that I have basal cell carcinoma on my face. I had two places biopsied earlier this week an one was ok....the other not so much.

So...I'm scheduled for surgery on the 24th and plan on kicking ass between now and then. I don't know a lot about it but understand it's the "best" skin cancer to have?

Keep up the good work everyone and thanks for the mojo!!

  • I really had to dig deep today to get the 28 x 30/30's done.  I like what William said above, "hard but achievable"  I feel that's how most of the bike sessions have gone for me this OS.  Got 12 minutes of Z3 work at the end.

@Todd Bray - been there with the basal cell.  I've had three, all removed by the Moh's procedure without any problems.  Hope it goes well for you.
  • Unfortunately I don't have any skiing videos to share like Al.....

I was going to go to Huntahhh tomorrow and enjoy this fresh east coast POW but I am wayyy to busy at work.. played hard this summer, now it's the busy season.... :-(

No doubt you are going to kick ass on the carcinoma's - keep us posted, lots of good mojo coming your way!
  • @ToddBray - I'm sorry to read about the carcinoma.  Cancer sucks; I've had two of those; Mohs seems to be the best route to remove it but they take out a big chunk to ensure there are clear edges.  Good luck with the procedure.  And I like your approach to working hard up until then!
  • Hectic travel schedule this week.  Got through Tuesday's workout with a little variation - did 4 x 8' rather than 2 x 16.  And for each 8-minute set, did 4 minutes at 90-95 rpm and then slowed to 70-75 rpm for the final 4 minutes; with steady power across.  HR spiked on the lower cadence; I'm used to spinning higher revs.

    https://www.strava.com/activities/858822896

  • And today's worked was hacked a bit: instead of 28x30" I did 7 x 35", 6 x 60", and 7 x 35".  That third set was tough, I stretched out the recovery time so that HR came back down into zone 2

  • Hit the VO2 Intervals strong today! It's a great feeling to know that I had to exercise control to not go more than 10-15w above the target. I'm looking forward to testing. @Todd keep kicking a**, we got you!
  • Finally starting to find comfort with entering the dark room and sparring with Silverback I can't see at first, but know it's there. Maybe it's because I'm finally kicking his @$$

@Jeff Kane I wish I had your control. Still finding myself wandering 30-40 watts over. However, doing my workouts on the trainer is finally forcing me to focus on power and not wonder with how fast I'm going.

@Todd Glass 10x what Jeff said; mojo, thoughts, and prayers all headed your way too!

Great posts and even better work from everyone. #ENInspired!

I've had a couple of these removed, in may 20s, and my 40s. Never gave it a second thought. But a reminder to push the SPF sunscreen, even on cloudy days
  • @ToddBray - That would be tough for me to find out no matter what anyone said.  Keep us posted.  Like other have mentioned, sounds like it is well under control and will turn out with no issues.

@Howard Matthews - that's sick!  Someone enjoying the dark side.....you remind me of myself.....

@Paul Curtin - way to get creative and ratchet that work up in a smart way!

Followed up yesterday with this morning's lower intensity IM watts intervals

    Have a nice weekend all!!

  • @Todd Bray - As mentioned still hard news to hear.  Great mindset on hammering out the OS until the 24.  Good luck with the surgery.

Just checking in to keep accountable for tonight.  I took Thursday off as I was feeling the lack of sleep.   So I stacked in 11 hours and will completed Thursday's bike ride tonight.  This is just a marker for anyone and everyone to kick my a$$ if I slack after work tonight.  I have no excuses as my wife has a massage at 6pm for 1 hour so I'm not even losing SAU's.  I'll just have to eat a small supper with her and then fuel up after the workout.  Thanks for keeping me accountable.

  • Got it done yesterday ...4x10'....ez swim today and 10 mi road race sat am
  • Vo2 bike session in the books.

I lengthen the intervals out to 1' today as I just did not want to fool around with 30"/30"s.  First 4 @ an IF of 1.21 to 1.24 with the 2nd 4 @1.23-1.25 building through the set except the 3rd last interval dipped slightly.  Completed 2X10(2') @.87 and .88.

65' total 78 TSS.  Another solid bike workout.  I'm considered a test next week but might just keep bumping the intervals as my fitness comes back.  I'll make a decision after this weekends 4X8'.

  • @Shaughn Simmons thanks! Feeling like good company after the workouts are complete.

@Jeff Sullivan good luck with the road race!

@Gordon Cherwoniak way to get it done. A little more than keeping it honest, too.  You're paying it forward...you're helping me feel compelled to keep my Saturday ride strong regardless of the crappy weather predicted to come thru Oahu.
