NOS Week 10 Run Sessions

Chilly run (in shorts as I forgot to pack the tights today) made my speed increase as I wanted to get back inside quicker.  Fun times!

4x200, 2x400 and 2x200 @ paces ranges from 5:47 to 5:30.

  • Nicely done! I am actually making a call to cut my run back a bit this week...after 4 races in the last 6 weeks I am pretty shelled....so a light week of running before more work to come!
  • 25' off the bike for me today.  Looking for 4 runs solid runs this week and I'll think about a test next week which would be my 1st run test this OS.  I did get in two runs in my week off last week as well.

  • hit my 4x200, 2x400, 2x200 all within 10 seconds of my Z5 pace (unfortunately all slightly faster).

    I am working hard to try and hit the paces right on without a lot of luck.

    Wed run hack for me = Long run.

     

    With a run like this, recovery becomes more of a focus. However, I did not bring any recovery drink, so, what to do? Stop at the 7 – eleven across the street from the gym and buy a bottle of chocolate milk before the run.

     

    Was tough as expected. 3.6 miles total at better than Z4 pace and the rest at Z1 ish…….I now have a nice big blister under my right foot. I think I am soon due for some shoes…..

     

    I got kicked off the track after the 1st interval (hence elapsed time)……………………………

  • Nice work everyone.

    I had no desire to run today when I got to the gym. I stepped onto the treadmill and thought to myself "Do I have to do this?" I sucked it up though. Plan called for 3X200, 1X400, 3X200. I nailed them all (on the treadmill) at a 5:42 pace and threw an extra 200 on each end of the workout for good measure.

    Off to an indoor soccer game to stretch the legs out a little more!!!
  • 4x200 + 2x400 + 2x200 @ Z5 - on the TM tonite image - i've been adding some extra distance to account for TM ramp up time - felt good but those 400's sneak up on ya - sitting in my lazyboy & looking ahead @ thurs bike not so bad but sat is another story
  • Did mine in the dark and cold. Felt good, but I agree, those 400's sneak up on you. Ouch
  • Just 20' run for me today.  Different knee pain than before but I shut it down early.

  • Triple whammy today - did 40 mins core work before work, a quick 2100 yard swim at lunch at my back-up pool near the office, then got the run w intervals in tonight.

    @ Jon - the cold front hit Tampa yesterday. I've run in tights the last 2 nights. It's hard enough to get motivated to run at night after work let alone when it's cold out. Everytime I would start an interval my eyes would be watering and my nose running from the cold. Fortunately, the warm-up starts tomorrow. In a normal winter, I will not wear tights more than a dozen times.
  • Long story short I was more or less obliged to swim this morning. 3700 yards first ting after a modest early breakfast. Run was over lunch time. Afterwards, my home-packed PB&J never tasted so good....

    4x200, all around 43 sec
    4x400, all around 88 sec
    4x200, back to around 43

    Felt really good about holding the consistency. Ran to fill the hour, and THAT was hat felt like hard work! :-)
  • Got the run done on Tuesday, I thought it would be worse than it was. Threw in some extra workouts this week, including a big swim (5600 yards) on Monday, followed by the Tuesday Brick workout on Monday night.

    200's all came in at :45 - :46 seconds (last week's were all :48)

    400's were both 1:44, 2 - 3 seconds faster than last week as well. Since going into it I felt so dead, I thought I would be much *slower* than last week, this was encouraging.

    What is there not to love about VO2 intervals?

    In total, 8x200 @ 39-44 s, 4x400 @ 87-94 s.  I did the workout on the treadmill today, which is really too bad given our unseasonably warm weather in the Niagara peninsula.

  • Tossed the prescribed OS workout out the window last night and logged 15K XC Skiing. All Freestyle (Skating). First day on skis this year. Avg HR was 148 and peak of 170 so I was doing some work.
  • I pulled a Paul Hough / John Stark and swam 2,200M this morning before my run speed work.   First swim in at least two months - was ugly as expected.

    Legs heavy on the run from the volumes so, did barely hit the marks but had to walk in between sets a little to make it happen.

  • -Garmin died during the warm up, so I had to run by feel today. No real metrics, just pushed it "kinda hard" for a bit and "little hard" for a bit after that. Really nice weather today!
  • Off schedule again! This morning I ran 7 miles including a 5K race in 20:12. After injuring myself in a Thanksgiving Turkey Trot 5K I hoped to improve on my 20:52 5K from 29 Oct. I'll take the 40 second improvement considering I lost a month of speedwork, but I still want to get back under 20 mins. It was about 60 degrees at race time but very humid as a light fog was lifting. I'm thinking about trying again soon with a little more race focus prep.
  • Since the plan called for 3 total miles of work and I skipped the last test, decided to dial up another run test today. 5k in 18:36 on an asphalt track. As there were a couple of walkers, runners, and a 2 football practices going on in the infield, I had enough to distract me from myself. Pretty happy with the run (stacked on top of the full week of training in the legs). Work works.

  • @ Roy - you probably would have been under 18 mins if you had been in a race! I just can't push myself hard enough running alone. I assume you are in Northern VA somewhere...what track did you use? I had a 3 year assignment at HQ TAC, Langley AFB and lived in Hampton; and 2 x 3 yrs at the Pentagon living in Kings Glen the first time and Crystal City the second time.
  • @Paul, I in Woodbridge. I work at Quantico and the wife works in D.C., so we split the difference. I ran at a middle school track a few miles from my house. I wouldn't have pushed myself so hard, but I knew I had to throw the results up in here (plus my wife bags on me if I cheese it). I've dodged the five sided building bullet once, hoping it stays that way.
  • Sunday's run: not so awesome. Might've been the 4000 yard swim workout with sprints in the morning or just might've been the cumulative workload of this week which included the New Year's swim on Monday (5600 yards) and some extra karate, plus being the 2nd week of VO2 work. Whatever it was, I was definitely dragging through this run workout. The 1m repeats were faster than last week, but both weeks 9 and 10 were slower than the last week of FTP.  Going to work on cutting out some of the extra volume (karate, swim) next week and give myself more breathing room.

    Still faster than target pace of 8:44 though.

    2 x 1/2m: 3:52, 3:54

    2 x 1m: 8:13, 8:11

     

     

     

  • @ Paul - congrats on the 5K improvement - nice considering the swimming and biking you are putting is as well.

    @Roy - great job on the 5K test.

    @Robin - lots of work you're putting in!  Way to get it done today on the run!

    NGP for all Z4 intervals was about 6:50. 92 TSS today sitting at -18.5 TSB
  • No intervals today due to yesterday's race and this mornings hard bike. Swam 2400 yards in the afternoon, did some yard work then went out for a 4.4 mile run at 8:38 average. My quads were heavy so I felt pretty good about it.

    @ Robin - there can't be a whole lot of people who do both Karate and triathlon. Now there's a combo!
  • I'm a bit behind, but I ended up having my threshohld run on Friday. Not a good idea.

    1.5 at 6:40 Definitely suffered. Hard work for a guy who hasn't been running much.

  • hit the roads @ dusk - 2x.5 + 2x1 @Z4 + extra 10' @ Z2/Z3 -struggled to hit paces exactly but the effort was there- back in time to see Denver win in OT - need tomorrow off
  • I've been off running for almost 2 weeks. Combination of holidays, work travel, laziness, etc. Got back at it today though. Did the .5 @ 7:07 and 1 mile at 7:05. Skipped the 1.5 mile and went skiing for an hour instead. 15ish K in 1 hour...SO nice to be on skis, but the snow is @#$%...2.7K manmade snow loop with 2 big hills. Tough going after yesterdays bike.
  • Way to hang in there NOS'ers, week 10 is in the books!

    @Bill, sorry the snow sucked, that's no fun. We don't have enough here to ski yet, which is crazy-making! If it's like last year, it'll arrive in droves in March/April, just when I no longer want to be on the slopes.

    @Jeff, William and Paul, way to get 'er done. Sounds like this "Hump Week" of our OS is kind of a hard one to get through!

    @Paul, the karate/triathlon combo feels to me like a great balance of endurance/conditioning/strength/speed/agility. They really complement each other well. Except when my quads are trashed and my sensei has me in a deep shikodachi (squatting-like pose) and I want to scream!

     

  • Hit most of the runs this week. Didn't do the Sunday workout as describe. I went for the old long run instead and worked the hills hard (up and down) and picked up the pace a bit. Good for 140 TSS!
