Week 19 NOS Bike Workouts

Back in the NOS after my two weeks of recovery.  Missed you guys keeping me honest in my workouts.  Had a shake-down ride yesterday just to make sure things were ok with the plumbing and then scheduled a FTP flavor workout for this morning.  Eyes were a bit bigger than the body could handle, 3 x 10 minutes at Z4 became :

2 x 8 @ 0.98 and 0.97

1 x 8 @ 0.81

Heart rate was through the roof and I really felt this one.  Going to be fun getting back "into shape", but the two weeks of off time was good for my head space.  I was going crazy not working out.  I'm not going to be on the program for the next two weeks, but I will be doing NOS type workouts so I can get back up to speed by the end of next week.  Then an "as-available" week due to work conflicts and finishing the month with a big bike week.  I'm also getting into the pool this week so that should be fun as well.  Get after it everyone!

  • Roy, glad to see you back and leading it again ... i am sure we going to see you seen crushing it soon ... esp after you have gone epic image ... C U
  • Welcome back Roy. Just do your own thing and post away.

Brick tonight. 50 min bike in my pain cave using Spinervals "Pain Cave." TSS = 57.2. 5K run outdoors right after.

Starting waves for San Juan posted. I'm in wave 4 after pro men, pro women, and some AG women. I love going early since it makes for a very clean bike ride (plus they are using 5 min waves) and gets me ahead of the worst heat. Sometimes I think they do that so us "old folk" don't get heat exhaustion. But then I remember that WTC doesn't have a heart so it must just be luck.
  • Still not feeling so great on the bike, but got it done.

    20' WU
    1 x 12 @ 99%
    2 x 10 @ 99%
    1 x 8 @ 100%

Not sure whether my FT is high or I'm just tired.

    Entire workout (242 watts):

        Duration:                1:00:26 (1:01:11)

        Work:                     878 kJ

  • @Roy you just could not stay away from the NOS mojo, welcome back.

;Paul - 4th wave is great.  I'd go with luck also.

A tough bike workout for me today, mentally especially Leg felt heavy so I was targeting the .95 area with 1 extra minute break.  8, 10, 12, 10 all at .97 with the exception of the first 10' at .96.

    Gordon

  • Swam 2600 yards at lunch including 20 x 100 as 50 fast/50 easy

Biked 82 mins on the trainer tonight w Spinervals Aero Base Builder 1. TSS = 70. Heart Rate never above Z2.
  • @ Gordon, thanks. Had to keep the goodness going!

Good morning in the basement this morning, but this young upstart American keeps beating me up Sestriere. I'll catch him one day. But anywho... 3 x 10 all at 0.97. The second interval was the worst, but I got it done.

    Keep after it everyone!
  • Got mine done this morning. Opted not to do 3x15, but rather did:

    20' WU
    1 x 12 @ 98%
    1 x 14 @ 99%
    1 x 10 @ 100%

Felt easier than Tuesday, but still not as easy as I want it to be. Good luck everyone!

1X20, 1X15, 1X10 Z4s……     easier to accomplish without have run 8 miles the day before……

    .901 IF

Fell off the horse yesterday with a sore throat and missed by 50 minute run.   Got back on the horse this morning and rode it hard with some pain but success.

Woke up at 3 a.m. went back to sleep at 4 a.m. and had a crazy weird dream then woke up again at 5………..not running yesterday and being sick messed up my sleep rhythms.

I dreamt I was driving my Explorer down a road when I heard police car sirens and, for some reason, I became some kind of Explorer SUV police thing and took off.  Did a U turn, came to an intersection to find all lanes of traffic at the light pointed toward me…..weird.  Then saw a guy on a motorcycle go through the intersection, wreck and fall into a square hole in the middle of the street.  My dad showed up walking through the intersection calling the guy an idiot.  J  I get out of the car, it starts to rain and the square hole fills up with water, with the guy in it (his head and arms sticking out).   Then some other guy starts walking across the intersection and giving us a dirty look for some reason.  I look over and say to him something like, “You need to watch yourself bro or you’re going to get an ass whipping……..”    ……did I just think that or did I say that?   Well, in my ridiculous dream I guess I said it.  At this point the 6 ft guy walks over to the middle of the intersection, reaches up into a Semi truck (have no idea where that came from), grabs a whip, turns around and is now like ten feet tall, smile on his face and whip in hand………..I am in the process of cleaning my pants out at this point and I wake up ………..   I hate it when I get sick and out of rhythm!  I hope this provides some comical relief on your Thursday……
  • Tuesday was just short of 70 degrees outside, but also 30 mph winds. Didn't care, just went outside. Not sure if ti was the "outside" or the wind, but couldn't quite keep up the expected FTP number, but just went out and biked hard for 75 min for 99 TSS. Today (Thursday) the weather is much more late winter like, so it will be back to the trainer ride tonight.
  • @ Shaughn - sounds like you are pregnant and have been eating pickles and ice cream before bed! Get better soon, dude.

Thursday - 70 mins on the trainer (TSS = 90.3) using Spinervals 'Ascending Mountains at Leadville, Co.' Then jogged a crappy 5.57 miles. I was spacey (low blood sugar) for a couple of miles, and dehydrated, and just generally blah. Better to get the 'ugh' run out of the way before the race.

Friday morning - 2900 yards in the pool (84 degree water termp) including 2100 yards TT in 35:27. Wore my new Kiwami Konami to check it out before race day. The main problem with the TT is I'm wondering if I did 1 or 2 laps more cause I lost count several times in the 2nd half as I was getting hot. Definitely need one of those lap counter thing-a-mabobs!
  • Need some advice from ya'll-Im in week 18 of the NOS-Swagged my FTP in week 14 to 180 because Im a bad tester. This week, I hit my Tuesday intervals 12,10,10,8 in Z4 at 177, 182, 185, 200 image So-Time for another FTP jump??? I destroyed my intervals image Any advice would be appreciated-Im so psyched, started week 1 at 160 image

Way to rock these workouts guys, Im usually not a poster, but a lurker image Gotta love this weather!
  • Well. Almost done. One more week. It has been a good os. I am finishing off with an 8k run next Saturday. This weekend will be the usual workouts and then I will modify for the run. I am looking forward to the change.
  •

I got in a 2,500M swim on the way home last night. Got out of the pool a little early because I was getting cold and was tired...still fighting a mild flu/cold but getting stronger.

@ Lauren - best advice is to test next week per the schedule and take all speculation out of the equation.

    @Paul - still working on getting un-pregnant......

Took my Hough pills this morning and got back on the horse.

    I got through my 75 minute bike this morning and did complete 21' of VO2 but could only hold 1, 3 minute session due to my mildly weakened state. I did a pyramid: 1', 1.5', 2', 2.5', 3', 2.5', 2', 1.5', 1', 1', 1', 1', 1' then 6' @ Z4..........

    Again, was brutal......

    Entire workout (241 watts):

          Duration: 1:14:09 (1:15:10)

          Work:      1071 kJ

          TSS:       106.1 (intensity factor 0.93)

          Norm Power: 281

  • 1st swim in over a year yesterday. About 1500 meters, mostly drills. I was slow a year ago and I'm still slow now. A nice change of pace though, some new sore muscle groups this morning.

16 minutes of VO2 this morning riding with the Sufferfest Revolver peleton. Those girls at the end get me every time. Felt good though, all between 1.2 and 1.25. Looking forward to a day of core and stretching tomorrow while I torture the children with March madness.
  • @ Lauren - I'd agree with Shaughn and go for another test in week 20 given your numbers your should be able to crank out a good test and hoepfully get over the bad test mindset.

It looks like you should have another FTP bump but be careful with basing it on just one workout.  I'd say if you can follow up this with strong numbers again next week consider it.  Also look at your run data tomorrow to ensure that you can follow up with a good main sets there as well.

Once you get in to the IM plan you can use your long rides, wko and 30 day rolling average to set your FTP.  I'd refer you to the wiki for this as I have in the past just used my test data.

My bike today was mentally tough again

    6X2' @1.22  then 10' at 85%. I cut the ride a little short as it's all I had today.

    Gordon

  • @ Roy - please explain "those girls at the end" on the Suffervest Revolver DVD. Is this something I "need" to see? image

After this morning's OWS and 6 mile run, I took a little nap-o-rama then some more time off the legs to see the new John Carter movie...great flick! Result was a late evening start for my last long ride... 2 hrs 28 mins on the trainer with TSS = 140. I had 80 mins total in Z3 and only 5 combined for Z4/5 ... not going hard 8 days out. I'm only doing a 1 week taper for this event...which means next week is gonna be fun. Just have to watch the calories.

  • Thanks guys- @Gordon Ive been consistently hitting my FTP intervals above 180 (my previously swagged FTP) and Z5 intervals consistently 10-15 watts higher than the Z5. Killed my run, too...ready to unleash in a race atmosphere image
  • @Paul, you'll have to do the workout and see what I'm talking about. image
  • Wanted to do finish the NOS this week on Bike and Run.
Only Tuesday bike (and run image,
Thursday test did not happen due to family issues, friday as well and Saturdays was to close to my HM race.

-> So I will be doing next week as bike+swim only (but replace the runs with swims and do my regular core/strengh work).
Want to get my FTP and VO2 numbers for the 5month work image

Roy, nice seeing how you pick up the biking quickly ... sufferfest sound interesting image
Shaun, you are a machine ... but sound you should hit the R-E-S-T button for 1-2 days ... i am extremely careful if I am sick ... maybe the guy with the whip wanted to teach you a lesson image

Good luck everyone next week with your testing
