Tim Cronk IMMT Race Report

Background-  2nd full year EN training , 4th IM , 50yrs old in new AG , FTP 230 (not recently confirmed but trained percentages of that number feel its correct), Vdot 50.5 (confirmed early in the year via 5K and 13.1 races but nothing recent, trained at those paces so feel its correct) raced a weight of 122lbs, 4.1 w/kg ratio.

Results and numbers.

10:33:24 ,  16th AG , 204th  OA , this is a new PR by 4:28 over IMFL

Swim 1:05:51  11 seconds off  PR ,   T1 6:13 , Bike 5:27:24   6:24 off PR  , T2 2:23 ,  Run 3:51:33  PR by 8:19

So I'm in my room at 3:45 eating breakfast and I look over at one of the bags with misc gear in it.  Its a Lululemon bag and covered in quotes.  The one quote I read aloud was "Once a day do something that scares you."  I feel a little nervous before a race but not much scares me or gets me rattled.

The Swim- Was a 1 loop clockwise rectangle about 1-1.2 miles out, .2-.4 miles to the right , then 1-1.2 miles back. If you lined up on the buoy line it appeared that the buoys angled slightly left to right , so besides knowing that is where all the fastest folks go to get beat up it looked longer. If you lined up on the left, it gave the appearance that some of the moored boats where in the way.  I chose the middle up front. The start- swam hard and fast right away as I had planned and trained to do, was ok for minute , then the shit hit the fan. I can honestly say this was the first time I have ever actually been scared during a swim. I would have given up 5 minutes of my time to get the hell out of there but there was no where to go, but I wanted out of there now. I can see how people are dying in the swim. I went from racing , to trying to survive, after about 3 buoys, this turned into trying to recover , and then finally back to racing which was more about pacing and worrying I already burned too many matches in that battle.  On the last leg I felt a tinge of cramp in left hamstring, went away quickly, then immediately left calf cramp, then right, then one more time to the left and one more to the right.  I have suffered from these calf cramps before only in swims but none this year. Grrrr.  All I can do is swim no kick and they slowly recover. It doesnt affect the remainder of the race but boy to I feel them during the recovery days only if they cramped up. Alot of EN folks commented it was the worst swim battle they had ever been in.

T1-  long run same as 70.3 , dropped cap and goggles during the run but let them go, guy behind me picked them up and gave them to me ,  thanked him very much.  Transition was a bit slow due to cold temperatures yet again for this freeze baby. Put on vest and arm warmers, helmet , shoes(with custom made toe covers cut out socks and duct tape since I left mine at home).

Bike-  AP164/NP167 , VI 1.018 , IF .728 , TSS 280.1 ,  NP splits approximately every 30 min  172,169,170,171,168,169,165,166,161,166,158,166.  I knew this course from the half and had ridden the Lac Superior section and the rte 117 section while tapering.  Was initially targeting .74-.75 which is 170-172. Slowly backed off this a little bit.  Rode and chatted a bit with Robin Sarner.  Trevor went by too fast to talk. Also rode and chatted with Paul Devasish aka Dev.  Dev is such a nice guy and offered up a bit of friendly advice to save myself .Lots of EN peeps out there.  End of first loop I was hoping for a ranking number from my girlfriend and sister who were spectating.  I got a sign that said NO RANKING!  I saw them at the last minute and about a hundred yards past them I pulled my vest and arm warmers out of my back pocket and threw it on the side of the rode hoping they would see me do it. Nope. They stayed there for the remainder of the bike, but were gone at the end of the race.  Consumed 4 bottles of perform , 12 margarita shot blocks, 2 waffles one chocolate and one maple. Drinking every 15 min and eating every 30 min. This worked out to 1370 calories or 249 per hour. Total caffeine was 90 mg and total sodium around 2300mg. The gut did not feel good the first hour or so, probably from all the lake water I swallowed in the swim battle. This eventually went away and I felt good 2nd hour on.  4 pee's, and only a slight fade on the second lap I got off the bike feeling pretty good.

T2- I was trying to dismount my bike at the entry to transistion under the arch (as usual) and they were yelling no keep going. You had to ride your bike on the red carpet into the transistion area another 50yds maybe.  This caused me to forget to turn off my computer. They took my bike, I was trying to move off the carpet and out of the way so I could take my shoes off and run bar foot and they kept say no follow the carpet. I finally got past them and took shoes off. They grabbed my shoes and took care of them. So I ran straight for the T2 tent over the pavement, they caught me and said you have to go over a timing chip in the red carpet, so I had to back track and run over the timing chip. This was well past the official dismount, which was well past the bike in arch and entry to transition. (maybe they covered all this in those mandatory meetings).  Socks , shoes, visor, flask, and garmin.  Gone.

Run- Hilly and slow at first....Not very good at going slow initially but those hills helped.  first 2 miles EP +30 first time ever LOL.  Next 9 miles EP to EP+10.  Back to the hills on second loop logging another couple slow miles and then only managed EP for a few miles after that fading to EP +30 for the remainder.  Experienced a very short but severe cramp that worried me very early on but it only lasted maybe 30 seconds and never came back.  Did the run/walk strategy walking 30 steps every mile for the first time and thought it worked out very well considering the PR. 3 porto potty pee stops and I substituted those as my 30 steps for that mile. I was religious on those until mile 24 and then just brought it home.  500 calorie flask was half EFS vanilla half power bar vanilla , loaded with extra sodium(roughly 1300mg in flask) and caffeine(150mg) in the form of 4 saltstick with caffeine, and one prerace.  I sipped this every 3 miles and finished it at mile 21. Perform every aid station they had it (it was not available every aid station some only had water).  Coke the last 5 miles with 2 more regular saltsicks. Hard to figure calories but figure it to be easily 250+ per hour.

Was great to meet alot more EN peeps and to see others again. Special thanks to Brenda and Steve for being team Captains.

Absolutely great race , would recommend , would do it again.  In fact I'm gonna sign up tomorrow with my girlfriend Heather.

Nutrition day before and morning of. Lots of nutrition talk lately so thought I would cover this  Day before breakfast 6:30am cream of rice cereal, with , hemp seed, almond butter, coconut, and honey.  9am banana and coconut water, 11:30 am large sweet potato with salt and honey, 2pm 2 rice cakes blueberry jam , coconut water, 4:30 bowl arborio white rice with coconut oil and honey, 2 fig newtons, 7pm bowl of cocoa krispies with rice milk, one square dark chocolate. 8pm 1 cup miso soup . This is roughly 2700 calories,  500 grams carbs, 40 grams protien , 50 grams fat, 28 grams fiber.  Breakfast was bowl white rice, coconut oil, almond butter, hemp seeds, honey , square dark chocolate, 1 coffee.  Pre swim 1 gel and perform. Total pre start calories around 800.

    Similar experience on the swim.     Starting area too narrow.    I ended up fighting over to the right of the buoys.   Clear water there.

    Agree wholeheartedly on the swim, maybe there was a 'good' spot in there somewhere, but I definitely wasn't at it. The whole swim start I was like "holy sh%t, is this just me, or is this really bad??". Got goggles kicked / punched off twice. Definitely scrummiest swim I've ever had. Also agree about the T2 dismount, threw me off, dunno why they had it set up like that.

    Only other misc comment, interesting to read your take on the weather. I'm not a really big guy, but I'm just perfectly at home in the cool temps. I thought the bike temp was perfect (wore socks, but no warmers/covers/etc) and loved staying cool on the run. In the end though, if I had to choose between thriving in the cold or being able to master the heat like you, I'd choose heat tolerance any day, just a more valuable asset.


    That's awesome your signing back up again, after my first IM I was definitely not in the mood to sign right back up, but I've found myself really wanting to go back to MT. Won't/can't sign up of course because of Tahoe next year, but safe to say the race made a good impression on me.

  • Great race Tim. After your IMFL race report last year I commented that with your body type you'd kick some ass AG-wise at IMMT given the topography. And so it went. But this ended up even better with a time PR despite the harder course (plus a MUCH higher AG ranking...16th vs. 36th at IMFL last year). Again I'd say you probably raced to the capabilities of your fitness with respect to VDOT and FTP/kg...you really are an EN execution ninja. But that implies that further improvement will require some brutally hard work to raise that FTP and in particular VDOT. Congrats again on an awesome race and I look forward to continuing to follow your progress!! Cheers, Matt.

    @Brad no pictures but learned yet another lesson to bring stuff I think I dont need. Only ruined a pair of socks but they held up for 112miles.

    @Trevor yes I found the bike temps to be perfect with the exception of that first hour I was cold with arm warmers and vest on. I am no master of the heat but being the little shit I am right around 120lbs it appears via hot race rankings I perform better on a relative basis. I suffer in the heat just like everybody but seem to suffer less, therefore seem to slow down less. The small surface area and the less body fat you have the better built you are to process that heat.

    @Scott I stayed at Homewood Suites and it was ok. However, I wont stay again . Didnt like the elevator and room access set up much.We were at the top of the hill and room opened right across the stage. They had good breakfast and internet included which was better than where we stayed for the 70.3 (cant remember the name). I gotta book 2 more visits for next year and not sure yet but will probably stay in the village again in the lower section. I dont think you can go wrong anywhere in the village. There is a thread on ST you should check out as well that gives pro's and con's of various places.

    @Matt Thanks for your comments I appreciate it. Yes after IMFL you and AL really hammered home the only way to really get faster is higher vdot and ftp. Unfortunately I worked my ass off and gained 7 watts ftp yr over yr and about 1.5 vdot. Its getting harder and harder to find some gains. I'll be happy with another 5 watts and 1 vdot for next year LOL! Of course gaining speed thru racing smarter is also occurring. In search for my perfect KQ course.
  • It was great to meet you Tim and spend some time with you pre race and at the roll down. I had the most uneventful swim ever. I swam far to the left- I believe the 2.9 mile courseimage. I swam so wide that the kayaks had to back up. Hahaha!!!! Sorry you had to deal with that fear in the swim. Steve had the same experience as you. Congrats on your great race and PR!!!!
  • @Scott... IMO the bike course is just so smooth and fast that the hills become much less of an issue. The elevation on paper looks much worse than it feels when riding it. Its harder than IMFL... I think easier than IMLOU.... The Mooseman HIM course makes IMMT feel like a walk in the park!...The bike could get much harder on a very windy day out on 117... The run course is as tough as it looks on paper. The first 2 miles are hard, then you have 9 easy, then you get back to the end of the first loop beginning of second where you have 3 tough miles again, 9 easy , then the last 3 tough! The run could get very hard on a hot day as the easy 9 mile sections would be in the baking sun.
  •  Tim feel good that you had the race you are capable of...that run PR should really make you smile. As well as a near PR in horrendous swim conditions. FWIW, you're an hour faster than I was at age 52

  • @Al LOL yeah but ..... If you knew then , what you know now , how fast would you have been??? I have the benefit of advice from guys like you to expedite my learning curve and its working.... I have more fitness gains to come but also execution gains to come... They are definitely getting harder to come by though... Thanks for the kind words and the guidance you have provided... When you get a chance look up my buddy Jim Soroka 65 AG... I made him watch your KQ race last year... He took first place at IMMT with 12:16:51 2nd place was 1:10 behind him and 3rd was almost 3hrs.... We have done 3 IM's together and he finally made it to KONA! So happy for him . He'll be there racing with you this year!

  • Tim - just awesome race execution. Agree the swim start was tough - but I didn't understand why they had the boats pinching the left side soo much so I too started in the middle. Ended up inside the bouy line the whole way out and back in. It was great seeing you running so smoothly on the run course. But really - 122lbs?! I don't know that I ever weighed that little since birth image. You might have to put on some more muscle weight to inch up that FTP!
