JOS Run week 2 !

Welcome to week 2 - really like how that group is moving and level of participation all both OS threads, keep posting, that keeps everyone motivated !!



With test week behind us, it's time to get to work. 



The week's primary runs are the long run on Wednesday and the speedwork on Sunday, each increasing in duration over the OS. Those are the one that will pay huge dividends on race day!! A big part of the running we do now is designed to increase durability.  To do that effectively, that means a focus more on frequency than volume (5 X  Rate: 1 mile = 1.61 kilometre" title="3 mile = 4.8 kilometres" data-convertit="4.8 kilometres">3 mile runs is better than one  Rate: 1 mile = 1.61 kilometre" title="15 mile = 24 kilometres" data-convertit="24 kilometres">15 mile run).



Tuesday and Thursday are stride runs, brick them or complete them later in the day. Logistic should be easier if done as brick run (only one shower and you are in the mood of working out!) 



It is suggested to complete Saturday'so run as a brick, though work it in as you can.

  • @Francis: Thanks! If having tired legs from the Sat and Sun workouts is any indication of what the rest of the OS is gonna be like...I will definitely be embracing the suck much sooner than I thought.

    Time to work....time to get fast!!!
  • Midweek run done.  Had to do on Mill again... it was pouring rain and 34deg. so got real boring real fast on the mill at TRP.  Stuck it out for 7 miles then threw in a fast last mile for 8 miles and 56:55 and called it good.  Legs felt heavy for first time in a long time probably from the heftier bike work in the last week.  Keep on rolling folks!!
  • @ Howard - the fatigue will build over the OS as the workouts ramp up.  Use the off days wisely, get some extra rest and keep up on nutrition.  I'm tracking my waking HR to make sure I don't get to fatigued and need multiple days off.

    Got in 6' running yesterday.  2X(2x1.5').  Goal this week is 15-20' running over three sessions.  

  • I'm on a little different running plan than what the schedule calls for as I'm really bike focused. I am, however, adhering to the Sunday Z4 runs.  

    My goal for the week is 22 mostly easy (TRP) miles and as of this morning I've logged 11. Three Monday, four yesterday and four this morning. All outside miles too (which is a bonus in January in KY)!

    I'm now letting the legs rest in preparation of the VO2 bike work tomorrow. Nice work everyone!

  • Woke up early to get the long TRP run in on the mill.  Legs were feeling heavy to start but got it done.  Last mile at Z3 felt moderately hard but not unreasonable.
  • Weds run done and cut a little short 3.5 in 37 mins on the treadmill. First run breaking in a new pair of Hoka's.

  • Ok so I'm a little behind here thanks to travel and life,  so I'm actually in the misfire of a non stop 3 days of travel. I ran yesterday at the hotel after landing, 35 minutes,  and then today and tomorrow are literally 18 hour days,  so I'm jumping back in Saturday!  

    I'll focus on yoga,  and bodyweight strength work until Saturday.  The good news is that I'm home all next week and the week afterwards.  #smallvictories
  • Early morning run as prescribed, 2 hour travel to a conduct an all day training session and 2 hours home. Felt good all around. I have found that when I face days like this with standing all day and the travel time, compression sleeves or compression socks work wonders to assist in the recovery. I have utilized this a lot of the last few months with great results!
  • Just got back from my 60' TRP in the "/$"$ slush & snow. At least it wasnt cold.. city was quiet, was fun even with the white trash on the ground.

  • Thanks to advice from Al, I am back on the running trail with a 3.5'walk/1.5' run protocol. Stayed very light on my feet while running at >180 cadence... pace TRP+60s. Overall, the 25' episode seemed to improve my back and leg pain. Plan to hit JOS Run frequency next week with increasing duration while reducing the walk/run ratio. 
  • Pleased to get some solid running in...3 after bike yesterday...and 6.5 @ 8:40 on Wednesday...bike helping the run..run helping the bike...lets keep rollin
  • Brick run in this am after the bike with the strides. Solid run. FP, can't thank you enough for your insights on this thread. You have really got my mind locked in on dialing in my runs! 
  • Question about running. My TRP speed seems too slow (9:50/mile). I never run that slow???  I am still hitting my targets during the intervals (actually overperforming)--Is it that my test might be invalid or do I need to take it much more easier that I think?

    Find a 5K race to run this weekend, and hopefully validate a new VDOT and faster paces. But, remember in the long run what you are training for; if a 70.3, that TRP will be how you start out, moving into marathon pace; if IM, then you'll be going SLOWER than that TRP. Gotta be able to do that day after day after day....
  • I am loving my TRP - I can do it.  my pace jumps a lot from TRP to Z2!  10:45 to 10:00 - 
    I have a good habit now - Tuesday / thurs am I run in the morning..bike at night.
    Hit my numbers on Wed Run....and was OK this am.  I like how we only have the intervals on Sunday!
  • @Jon This seems to be a  comment of people feel it is too slow. What Al said.  The OS is about run durability with a little speed work on Wednesday and Saturday's.  There are also some strides worked in to some sessions.  What was you 5K test like, effort wise RPE, HR do you know your max?  Do you have mile splits?

    I love running in that space with the feeling of fatigue and load on my legs......makes me feel like I might be doing something right.......
  • I ran on the treadmill this morning for the hill running.  Got 10' at 3% Z2 then Z->Z3 for the remainder.  I run with my treadmill @ 1.5% for all my regular runs so bump it to 3% on these days.  The plan says 2% but I find it's not much of a perceptible difference thus 3%.  
  • Had a good run today - did three hill repeats that take 4-5 minutes per ascent (140' per climb)
  • Ha swim and yesterday's run today...short easy 30 min...good recovery....btw anyone else swim faster with buoy and bands than without??
  • @ Gordon:  Point taken, much appreciated and definitely gotta practice as I definitely have a habit of overdoing it.  However, very timely as I stuck to the plan and gave the legs a break today as prescribed.

    @ Al: great insight...I had the exact same thought last night as my garmin kept going off as I was exceeding my pace and heart rate.  Yet as an ultra runner I definitely should know better...you can't bank time and its all about having some in the tank to deal with really tough moments when we hit that line.  Keep pushing...keep training

  • Run completed as part of the Saturday morning brick. Z2 felt really good with no issues or fatigue. Really happy with how the OS is progressing. Day 75 of my run streak is in the books!
  • @Ann: Amen to only having intervals on Sunday, but Geez, I'm a glutton for punishment and elated to be in like company!
  • Today's run was hard. After the hard bike ride, there was nothing left in the tank. Mission accomplished.
