Hope you are doing well.  I am in week three of the Beginner Run Focus Plan.  In the first week, I was not able to do the long run on Saturday or the long bike on Sunday.  In the second week I missed the long run and did 1:40 of the 2:00 long ride on Sunday.  Most of my difficulty was other family obligations but I cannot blame it all on that.  I was also having a hard time with the longer times.

 I just started back training seriously at the beginning of September and with EN in November.  My longest run pre EN was about 30 minutes.  My rides were typically 40 minutes with the longest rides (only 2) being 65 minutes.  Add to that beginning to use a trainer which is a whole new experience as we discussed.  I can feel myself getting used to it though.  As for the run, I am pretty comfortable with 60 minutes and can stretch that a little farther as needed and will definitely do that.

I just do not want to get injured.  I am a heavy guy, 5' 8" and 245lbs.  I was at 269 in September and at about 255ish when I started EN.  I also have not done any of the hill repeats yet.  Just not sure if I really need that right now.  I read that they are to build strength in your legs.  Believe me, I have plenty of strength in my legs.  However I am not that fast.  Around 11 minute miles in my last 5k test.  I did run one of the miles in the repeats in 10:25 and one of the 1/2 miles in 4:46 recently.   When I started back in September I was just walking about 15-16 minute miles.

 Questions:

1.   How should I approach the long bike on Sunday?  Do what I can and just ride easy to fill out as much of the time as I can?

2.  On the long run on Saturday.  Obviously, even if I did 60 minutes it would be better than the nothing that I did.  Should I just do what I can and walk out the rest of the time?

3.  Is it okay to do the 1 mile / 0.5 mile repeats as opposed to the hill repeats?

My A race is the Augusta 70.3 in September.  I have a sprint at the end of April and mid July and an Olympic in early August.  I feel like there is some time and that I should listen to what my body is saying and just do what I can and continue to work towards the volume goals.  I feel like I will be there within a month, more or less.

  • Bill - sorry to take so long to get back to you! I have been over indulging with my time off in the family. :-) Your restraint and cautious approach is perfect right now. We don't have any massive goals for you other than building consistency and durability. The last thing I want to do is put yourself in a place where you could get injured. I like the idea of the run walkstrategy to keep you moving in a lie you to extend the time on Saturday. The ride on Sunday, basically the end of your entire week, is really gravy. I can this early in the game I'm not worried about intensity, I just want you to be out there on the bike building some fitness and familiarity with the routine.

    The hill repeats are also bonus time, although I do like folks going uphill. You could even get on a treadmill and Jack that thing up to six or 8% and powerwalk it for that time period of the incline is the key to the fitness, not necessarily the running. And running downhill outside is a great opportunity to get injured, which is why the treadmill is a good idea.

    Hope all is well in the New Year.  Thanks for your last response.  It was exactly what I needed to know.  I have recently made some equipment changes and I am looking for some feedback on the use of that equipment and the information it is giving me.  I purchased a speed/cadence sensor and USB stick so that I can use virtual power on Trainer Road.  I also bought a Garmin 920 XT.  It is amazing how much that stuff seems to be helping me understand how to train the EN way.

    As you know, I also purchased a trainer (Cycleops Jet Fluid Pro) not long after I joined the team.  It was an experience (no coast).  I have since been riding a fair amount.  My legs seem to be adjusting and getting much more used to the constant pedaling.  I have also had to adjust to the cadence.  Just based on what I am doing now I would bet that I was in the 75-80 range prior to joining.  On the run it is much the same story.  Not used to the cadence.  Probably around 75-80 for that also.

    I have really been working on cadence on the bike and run.  My workouts seem to be right on target for the cadence now.  On the swim I have really been focusing on technique.  I was a swimmer in high school.  Not the fastest but not the slowest either.  I feel like I can swim fast but I just cannot keep up that fast pace for very long so I feel very fitness limited in the swim.  I know that will come with training so not to worried about it.  I feel like all of the training in all disciplines that I have been doing is working. 

    SO, on Sunday I did a 20 minute test on the bike.  On Monday I did a 1k TT on the swim and on Wednesday (today) I did a 5k test on the run.  I don't really have anything to compare the bike to because my last test was based on HR.  I see all these big power numbers from other people and my numbers seem so low.  My last swim test was on December 9, 2014 and was 20:58.  My time on January 12, 2015 was 20:20.  My last run was on Thanksgiving day.  It was 34:07.   My run today over the same distance was 33:26.  I explained that on Strava.  I have put my workouts on Strava.  When you have a moment can you look at them and give me some feedback on things I may be doing wrong.  I know that I need to make sure that I get those long weekend workouts in and that will come.  I also know that it will take a minute to get my power dialed in and that it will probably change a lot over the next couple of months.  I guess I am just looking for some feedback that I am moving in the right direction and what things I need to change and/or be cautious of.

  • Bill, thanks for the update. Please don't compare yourself to other folks' numbers...one year we had a person with a broken powermeter who had more watts showing than a PRO cyclist and you wouldn't believe how many other folks on the Team were upset that their numbers weren't like that! image

    This is why your focus on cadence (bike / run) is important, as those are your numbers and you can see improvement in them.

    Progress takes time, the one thing you can't see is how long those folks have been training (or their age, sports history, etc).

    From looking at Strava, I don't think that you are doing anything wrong whatsoever....the fitness will come...let's keep it moving forward!

    Thanks for the reply. I went back and looked at your previous response just before getting this. I realized that my questions were very similar. I think I am starting to understand. I am new at this style of training and relatively new to triathlon. My training in the past has been decent. It got me off of the couch and moving. Since I started in 2010, I have been in the best shape of the last 25 years. My best shape being when I got out of the Army in 1987. I went in search of something to take me from just plugging along to actually getting better. I was continuously swimming/biking/running at a pace I was comfortable with. While I did improve my ability to go farther, my speed showed very little improvement. I wanted to go faster. In my search I found Endurance Nation. It seemed they had the solution to train smart and not just long. I will tell you that I can feel the difference and I am getting faster, little by little. It is a process and it takes time. I just need to focus on training within the plan and training with the proper technique in all three disciplines. If I do that then everything else will fall into place. I will say that at first it seemed like I was taking a step backwards, but now I feel like I am starting to get a little traction and it feels good. I cannot wait to see where I am at when I get through this season.

    I am in the Beginner HIM plan with 6 weeks to go until Augusta. My training has gotten a lot off in the past few weeks. End of summer vacation and a few extra little weekend trips and I have missed a lot training. I am not necessarily too worried about that. My schedule is back to normal now and I should be able to train per the plan over these last 6 weeks. I feel pretty good and feel like as long as I can do that I will be okay. Today I posted race reports on the two sprints and one intermediate that I have done this year. They may help understand where I am at.

    Right now, I feel like the best thing I can do to improve my time at Augusta is to maintain where I am at now in terms of fitness and lose some weight. I have not lost any weight since the beginning of the year and have been bouncing around 245-250 all year. I weighed 251 this morning. This situation is my fault. I cleared the house of all junk and have laid out a nutrition plan to lose weight. My plan is to fuel my training during training and eat only per the plan outside of that. I am using the plan from the State of Slim book, the info from the Core Diet and MyFitnessPal. My goal is 225 by Augusta. That is about 4 pounds per week.

    I do have some questions though so here goes.

    1. Is my assessment above about body composition fair and do you have any suggestions on what to do?

    2. I would like to remove the Tuesday swim. I feel like there is not much I can do to improve my swim in these last 6 weeks. I can maintain where I am at by swimming two days a week. My plan is to do the workout as scheduled on Monday and then just do a continuous swim of 2000m-2500m on Friday. Is that okay? I missed today because the pool was closed for maintenance when I got there. It is supposed to be open by tomorrow afternoon so I will swim tomorrow.

    3. I have looked at the vDOT modifications for Sunday's. I am one of those peeps. I see my run on Sunday should be 60 minutes and that is okay. It also says to keep the bike to around 90 minutes. Can the bike be shorter or longer as I feel on that day or should I keep it at 90 minutes and adjust the pace on how it feels on that day?

    4. Any other suggestions come to mind?

  • BE, thanks for checking in! I agree that there aren’t too many new gains to be had in the final few weeks but there are a few key things you can do.

    #1 — DO NOT TRY TO LOSE 4LBs a week. Generally 1 LB a week is good, 2 LBs is barely sustainable. Anything else and you’ll be compromising your ability to train. Period.

    #2 — swimming right now isn’t about swim speed, it’s about swim durability or reducing the cost of the swim as it affects your bike and run. In my experience the swims closer to the race are more important, so if you can get back to 3 swims for the final two weeks (one of those being race week), I am down with the plan.

    #3 — Given the final few weeks, keep the 90 minutes and just adjust your effort as need be. Always start the first 30’ conservative…then build from there. Just get good at starting smart and then building…

    #4 — Make sure you have enough workout fluids / nutrition for each session…now is the time to dial that stuff in so that you are good to race to your potential. Only thing worse than a reduced training window is maximizing that window and then messing up your food on race day! image

    Okay, so while running this morning I had a weird thing happen.  I have really been having a hard time with pace because of the heat so I switched to heart rate (per the forums) which has really slowed me down.  I guess that is what is supposed to happen in the heat.  Anyway, my heart rate wants to gradually and continually increase.  This morning I managed to keep it fairly low for awhile because it was a little cooler.  At about 5 miles, I was jogging and I noticed that my heart rate was in low zone 5 but I was breathing very comfortably.  I felt like I was just coasting along.  I was hot by that time so I am guessing that the HR was high because of the accumulation of heat and not because of my level of exertion.  I just have never noticed this before.  Anyway....

    - Everything I read about the weight loss said exactly the same thing as what you said.  I guess I just wanted someone to tell me not to do it.  I am eating what I feel like is a lot of food right now.  Eating several smaller meals a day.  I am also trying to time them as suggested by the CORE Diet and the State of Slim book.  Eat within 30 minutes of waking, balancing proteins/carbs/fats and trying to limit the fats, etc.  I have the My Fitness Pal set at a loss of two pounds per week so I should be okay.

    - I get it on the swim.  Never really thought about it in terms of reducing the cost of the swim and swim durability but it makes sense.  I will do my best to get in the three per week.

    - I like the get good at starting smart and then building.  I have a big tendency to try to go out too fast on everything.  I think that is what hurt me most on my first two sprints, especially the second one.  I got caught up in the swim and my heart rate was high when I started the bike.  Then I rode the bike too hard and never really let the heart rate recover.  Then the heat on the run just compounded it all.  On the intermediate tri I just completed, I really just settled into a nice pace on the swim and then worked to lower my heart rate on the bike.  This left me feeling okay for the run and I felt good at the finish.

    - Definitely keeping the fluids / nutrition in check during workouts.  I have spent some time going over the calculator and have been fueling and drinking per the plan.  I only started this after the second sprint and I think that it helped a lot on the last intermediate tri.  I am weighing myself before and after every workout just to see how much weight I lose in sweat.  It is a lot.   I am having a tough time getting enough fluid in but it has definitely helped to know that I need to drink a lot.  Seems to be getting a little easier as time goes along.  I am trying to fine tune this to what will work for me and I seem to be getting close  I can see why you need to practice the fluid and nutrition plan during the workouts because there is no way that I could have handled it if I just started it on race day and everyone I know says I have one of those cast iron stomachs.

  • Bill, you are super on track right now...my only feedback is on the workout HR....please keep tracking it and see what, if anything, changes. I see a couple of options:

    1) Your HR is just higher now (summer) than when you originally tested it (spring?) and so there's a delta to the baseline...

    2) GA is just friggin hot

    3) You are running on hills, which builds up...

    As long as the HR is sustainable, and a result of a well-paced workout, I am okay with it. If you need to stop every mile, then not so much. image

    I have been tracking and testing my HR on a pretty regular basis.  Yes it is definitely higher now than in the spring.  Yes it is definitely friggin hot in GA.  Yes I have been running on some roads that have some slope.  Yes I am carrying around some extra insulation that does not help with keeping things cool.  It seems that everything has been getting in there and just causing problems.  I did have a good day on Sunday.  I did my Sunday ride in the morning.  It started raining about the last two miles and by the time I got home it was raining pretty good.  I looked at the weather and knew it would stop about noon so I delayed my run til the afternoon.  Did not want to do that because of the heat but no other choice.  I got started on my run at 4:00 and it was hot and there was almost no shade on the road.  I almost said forget it but decided that even if I just walked for an hour it was better than nothing I walked 1/2 mile for a warm up.  Then started jogging.  Plan was to run for a mile then walk a minute and continue until done.  I was going slow, hit my first mile at 13:30ish and decided to keep going.  Decided to make my turnaround point which was another 1/2 mile ahead.  Made it to there and decided to continue so that I would make 4 miles when I made it all the way back.  Made 2 miles at 26:45ish and ended up finishing the 4 miles in 52:14.  Walked 1/2 mile to cool down.  I was hot but I felt good.  Not sure what is going on but I have to believe that nutrition must be playing a huge role.

    Overall my week last week was really good.  I was pretty tired going into the weekend.  My legs were sore and I was dreading it.  I made the 30 minute run on Saturday and then rode for 3:26.  It was not fast at all.  I really struggled for the first hour+ until my legs felt a little better.  Sunday's ride was a little better but not much.  It at least helped stretch the legs out.  Then Sunday's run was awesome for me which really helped with the overall mood about things.

    This week has not gotten off to a good start.  I did miss my swim today.  Spent the afternoon at the Trek store.  Was going to run when I got home but just decided to chill/recover and run early AM tomorrow.  I did buy a Domane 4.5 today and will pick it up tomorrow .     I have been riding a Cannondale CAAD 9 v7.  It is 56cm and I am 5' 8".  I have always felt like I was reaching for the bars.  I could have replaced the stem but that would not have fixed the other problems.  I have the seat as far forward as I can on the rails and I am still behind the pedals when they are horizontal.  This one feels much more comfortable and the fit was perfect.  I have been looking at a lot of brands but I have always liked Trek so that is where I ended up.  I am excited to ride on Wednesday.

  • MUCH better run...love how the HR builds...anything nutritional that you noticed was different?
  • I had a good run today off of the bike as well.  Weather has been a little cooler so it has helped a lot.

    So what is good about the building HR?  I have felt like that was not a good thing because you want the HR to kind of level out during the run.

    Nutritionally I think I have been doing really good on my regular eating which I feel like is helping in general.  For my training, I have been trying to do the same thing on every run that is an hour+.  I carry a 25 oz bike bottle sports drink mix.  It was Perform but I now have some Gatorade Endurance.  I take a drink at about every mile.  It usually lasts me for up to 90 minutes.  Along with that, I take a PowerGel at every 15 and 45.  That seems to be enough.  Lately I have added a SaltStick Cap before the run.  With my high sweat rate I seem to be losing a lot of salt.  I cramped up a little in my ham string while doing a yoga stretch after my run on Sunday.  I am thinking I may need to a Saltstick cap each hour after the first hour of the long run and during the race.  On the yoga, I have the some DVD's called Flexible Warrior that I have had and have always tried to do them after workouts when possible.  They are specific stretches to SBR.  Now I have not done them as consistently as I should but I am really trying during these last few weeks to make it a priority especially after runs.  It really seems to help with my hip and hamstring tightness.

    Basically same pace, over time, will yield an increasing HR.

     Thanks for the information.  I had read that earlier but was not sure what it would mean for me.  I have been tracking HR through all training and racing and have some good data.  I just have been paying more attention to pace but just have only really had to pay attention to HR due to the heat.  Given my focus on HR now the information really makes sense, especially as I think about my intermediate race run.  I will keep watching HR and focus on dialing in where I need to be on the bike and on the run.  It seems that will be my best strategy for Augusta.

    On the nutrition side, the extra saltstick caps seem to be working.  I will be continuing to dial in my race day plan while training.  All seems to be on track right now but just want to keep my eye on anything that may need a little tweaking.

    I have been doing good on training.  I got my run in yesterday but I missed my bike because it started raining at about 3 miles into it.  I stopped and looked at the radar on my phone and thought oooops, should have looked at that before I left.  It was okay though, I got in 5 easy miles and it felt good on the legs.  Got home and decided to get some extra rest which I think was the right thing because I slept for about an hour and a half and felt much better.  Family obligations filled the rest of the day.  I know I could have gone to the trainer but just really did not want to go there for 3.5 hours.  Going to get my scheduled bike and run in today as soon as it stops raining.

    Question:  My plan is to do my Saturday ride tomorrow.  Is that okay or should I just let it go?  I just feel like I really need time on the bike to get some time in going for longer time periods.

    I also added a reply earlier today.  What I did was I rode yesterday's ride today and rode a little over.  Did 56 miles just to see what it would feel like.  I was definitely feeling it.  Then I did a 5 mile brick run.  Wasn't too bad.  Ran most of it but was definitely fatigued at the end.  Also had added yankz on my shoes and they were a little tight so need to adjust those.  Plan now is to move on to next week and let this week go as done and in the books.  Here are links to my bike and run today:

    Hydration and calories were good.  Added some salt tabs but probably not enough.  Hamstrings cramped again when stretching after the run.  Ate couple of oranges, a salt cap, and took some advil.

    I think your ride and run look good...my thoughts:

    1) you went a little too hard are the end of loop one on the bike ride, spiking your HR and eventually leading to a bit of a fade.

    2) The run was a bit hot (152 AHR vs 132 AHR on the bike)....you'll need to be a little more conservative at the start of the run (up to 3 miles) so you don't pop out there!

    You are right.  My HR spike towards the end of loop one on the bike was because I knew there was a Strava segment there.  Trying to PR it got in my head.  Missed by 7 seconds.  Okay, I know I shouldn't have but I just couldn't help it.  There is one other segment but for some reason it did not bother me on either loop.  I think because it is too early in the loop and did not want to go too hard too early in the loops.  Now on the second loop I was tired enough to not care about anything other than just trying to stay steady.

    The run.  My HR seems to climb pretty quick unless I am just walking.  Seems to want to settle into a zone 4 range unless the temperature is on the cool side.  Then as time goes along it just builds to a point where I just have to stop and walk.  Maybe what I need to do is on the days that I do long runs or brick runs (and on race day), I should implement a run walk strategy early in the run and then as things settle out I can lengthen the run period.  Maybe 2 minute run/1minute walk intervals for the first 25% and then adjust as I can.  Suggestions??  Last 5K test was on July 1.  36:39 total time. Average HR was 161.  Max HR was 175.  I put that in and updated my training zones to reflect the HR zones.  Bike test is scheduled for this week so that will give me current numbers for that.

    I thought about texting you yesterday but figured I would be okay either way yesterday.  Feel good about my decision yesterday.  Legs are feeling fine, no residual pain or tightness.  Glad I got the distance in and felt the fatigue.  Had a good swim today and looking forward to the week.

  • BE, your test data is good, but these runs are really showing you, on a regular basis, what you can and can't sustain. On race day in Augusta (Latin for REALLY HOT ON RACE DAY!) you will need to stay steady. This is something you can practice on one ride a week (so Go Nutz on Wed/Sun but Sat practice steady?) and on your brick runs as well...get really good at locking in that sustainable effort / HR, and totally ignore pace.

    It's a switch, like driving not by MPH but by MPG (miles per gallon). If you focus only on speed, you'll blow through your reserves and really mess up your race (not to mention you won't be able to drink and eat.

    One of the most critical parts of this equation is reducing heat accumulation. Wetting your head / hands / arms will help you shed some heat...as will staying hydrated. For those tough brick runs, consider a bag of ice under your hat too...it's awesome!

    Lots of good lessons to learn here heading into Augusta.

    You nailed it.  I will definitely work on a sustainable effort/HR today in my long run and on my bike this Saturday.  I have been trying to find that but it is a lot harder than it sounds.  I did an unscheduled test  run on Tuesday.  My last test was a little old so I felt like I just wanted to check now and see what would happen.  I also wanted to do it at about the same time of day and temperature as race day.  Average temperature in Augusta on 9/27 is 82.  Accuweather is predicting a high of 78 on that day which would be awesome.  My run Tuesday was at 1:30 and the temperature was 86.  I really tried to just stay steady for the test and I was successful.  I did not go out to fast.  Mile 1 was 11:41, Mile 2 was 11:45, Mile 3 was 11:26, and the last 0.1 was 1:00.  Total time was 35:52.  I had a little left towards the end and started picking up the pace with about 0.3 to go.  There was nothing left when I was done.  I feel like this test was much better than the one in July and the temp on that day was 75.

    Also did my bike test, as scheduled, on Wednesday.  I don't feel so good about this one because I had to slow down a couple times during the test.  I do know that I had absolutely nothing left at the end of the 40 minute test.

    Heat accumulation.  I have been working on drinking a lot when not training as well as during training.  Seems to be helping a little.  I was planning on the ice bag on race day.  I will try it today on my long run.

    Question:  As I slow down to a more sustainable effort/HR on the run, would it be better to go to run/walk or to shorten my stride/slow down the cadence?  My gut feel is that if I can get into a sustainable shorter stride and/or slower cadence that my pace and HR should be more consistent.  I find it to be difficult to be constantly starting and stopping the run.  Also, I should be able to maintain a reasonable pace.  My goal for the race is to finish. Swim 0:45, Bike 4:00 (14 MPH avg), Run 3:17 (15 min/mile), T1 and T2 under 5 minutes.  Total will be 8:12 and I will beat the cutoff of 8:30.  I think all of that is doable for me.  Do I hope to do better?  YES!  I think I can finish in under 8:00 and that will be a huge for me.

    So I did my long run today and I did my best to do what it said.  It was incredibly slow but I jogged the whole way and pretty much stayed in my zones.  Garmin Connect says Temp was 82.  Link: https://connect.garmin.com/modern/activity/886945326

    I got a Nathan Trail Belt with 4-10oz bottles.  It helped a lot.

    Nutrition.  Gel + salt cap + a little GE about 15 minutes before, 5 oz GE at each mile total of 40 oz, Gel at miles 1, 3, 5, and 7.  Salt cap at mile 4 and at the end.  10 oz GE at the end + Orange.  Had to pee about 2/3 way through but waited til I got back and could weigh.  Lost 8 lbs from before run to after run.  Need to drink some fluids!!!

    How does that run and nutrition look??

  • Bill, thanks for the detail on both. Your tests are good for pacing, but the HR data for race day really comes from the long run / long bikes, so your long run is perfect. Love the building HR across the day, etc.

    So ways to mitigate the heat on the run are:

    + A well-paced bike, no spiking.
    + Good nutrition on the bike, no missing bottles, etc.
    + Staying cool on the bike in the last hour (water on crotch, back, legs - don't wear socks!)
    + Staying cool early on the run (dump water on hat, arms, upper back while bent over to protect shoes), ice in bag.
    + Eating early on the run as later in the day food won't go down and you'll be just able to drink coke / broth / etc.

    The timing is tight, but if you are smooth, it will workout fine...stopping at an aid station for 20 seconds to fill ice bag and grab a cup is a non-issue..stopping every aid station for 2 minutes (26 minutes total!), will not get it done!

     First of all, awesome race in Kona.  I watched everyone all day and it was amazing.  I could tell you were having a solid race as I watched.  You seemed to stay very steady all day long and when you picked up the pace at the end of the run I really thought you were going to go sub 10.  Your race report only confirmed what happened that day.  Congratulations on a great race!!

     We have my post race call today at noon.  I know you were very busy over the last several weeks so just wanted to make sure you had some information just in case you wanted/needed it.  I started a TP account and went back and added my workouts back to July 1.  It was amazing to see the information graphically.  It was also very amazing to see how well the taper got me ready for race day.  I kept reading about these "fresh legs" but was not really sure how that would work for me.  Well it did!!  I even said on Saturday evening that even though I had not been off of my feet as much as planned that my legs and feet felt really good and ready to race.  Anyway, here are some links to some info:

  • Hello Coach Patrick,

    I figure that this may be more of a macro issue but since it is sort of run related and Coach Rich is focused on Kona I figure maybe you can help.  I am planning on doing a local Half Marathon on Thanksgiving morning and I need some guidance on a plan for training. I have had some sciatica/piriformis issues on my right side this year.  Finally got those worked out over the summer.  Thankfully, I was able to make some good progress with training before my race in Augusta this past weekend.  I had a good race given the "warm" conditions.  I feel like my run is my limiter and would really like to focus on it over the next few months but would also like to continue building my bike fitness.  In other words, I really do not want to lose any bike fitness right now.  I may still swim one day a week but not going to worry about it much.  I am a good swimmer just not terribly fast.  After letting it go last year and it came right back I am not too worried about it until maybe February/March.  As far as races next year, I am seriously considering IMNC as my A race for next year.  May do a couple other local sprint/olympic races but no other long course races.  I figure I will put in for a season road map after I make a final decision on IMNC.  What do you suggest for training up to the Half Marathon?  I really want to focus on it and I am willing to lose some bike fitness for it but do not want to lose a lot.  I am looking at two options.

    1.  Use the Half Marathon Balanced (Beginner) plan.  Change the swim on Friday to a Zone 2/Zone 3 ABP ride of 60-90 minutes.  Could swim on Mondays if I am feeling good.

    2.  Use the Half Marathon (Beginner) plan and just add an interval ride one day a week and forget about the swim.  I have some hills close to the house that I have been using for hill repeats on the bike and they seem to work pretty good for intervals.

    I think after that I could begin the OutSeason in December or January to build run durability and bike fitness but open to any other suggestions.  Thanks for your input.

  • Bill thanks for the update and your patience!!! I think your best bet is to go with Option 1 -- balanced plan with optional monday swim, Friday ABP ride.

    The biking isn't so much about "building / holding on" right now as it is a complimentary Zone 3 activity without the pounding!

    If the weather is nice and you can get out longer on the weekend for a ride, I'll take a nice Fall aerobic ride as well. Just keep it EASY for anything longer than 90 minutes please!

  • Thank you Coach Patrick. I like it. Couple of small questions

    1. The race is on a Thursday. Should I load the plan to end on the Sunday before or the Sunday after the race? I am thinking load it for the Sunday after and just make adjustments to the week of the race. I am also thinking that any adjustments should be made at that time because we will be able to assess the status of things then.

    2. On the long weekend ride, I would assume I would drop a run. If I did I would think I would try to keep the longer Saturday run and just move it to Sunday if needed. Correct?

    Hope all is well on your end.  I have been doing good with my training for the HM on Thanksgiving morning.  My run yesterday ( http://tpks.ws/MhtrP ) felt really good.  I am in a much different place than previously.  I have completely let go of the swim.  Some weeks I have gotten two bikes in but it seems like most weeks I have only gotten one bike in and I have been okay with that.  I hate seeing the bike fitness drop but I also know that I have the Outseason coming up in January where I can build it again.  I missed my long run last weekend and was able to let it go after some long discussions with myself.  I still had 18.2 miles completed so I figured I was okay and  I had enough work to put in this week without trying to add a missed long run in.  My average since 9/26 is 18.8 miles per week which is really good for me.  I have 19.6 in this week and will have 23.2 in after today.  Next week will have about 25 miles. I feel like I have been consistent and am really just trying to have some fun with it and have made adjustments to accommodate the many family obligations that seem to come up.  All that said, I have come up with an adjusted plan for the rest of the time before the race.  Here is my plan.

    Finish week 10 today as it is written.

    Week 11

    Monday - Do the Thursday run

    Tuesday - do an easy bike of 60-70 minutes.

    Wednesday - Do Saturday's Long Run

    Thursday - Easy bike of 20 miles

    Friday - Do Week 12 Monday run

    Saturday - Do Week 12 Tuesday run

    Sunday - Do Week 12 Wednesday run

    Week 12

    Monday - easy bike 60-70 minutes

    Tuesday - Do the Friday run

    Wednesday - REST DAY

    Thursday - RACE DAY
